What beta-alanine is
Naturally occurring non-essential beta-amino acid. Not used to build proteins. Primary role: rate-limiting precursor to carnosine (beta-alanyl-L-histidine), concentrated in skeletal muscle and brain. Dietary sources: poultry, beef, fish. Supplementation: 3.2-6.4g/day.

During high-intensity exercise, muscles produce hydrogen ions as a byproduct of anaerobic glycolysis. This acid buildup contributes to fatigue. Carnosine buffers excess H+ ions. Beta-alanine supplementation increases muscle carnosine by 40-80% over 4-10 weeks. The tingling (paresthesia) is caused by MrgprD receptor activation on sensory neurons, harmless.

Meta-analyses of 40+ studies: improves exercise capacity in efforts lasting 1-4 minutes. Median improvement: 2.85%. Strongest: HIIT, repeated sprints, exercises to exhaustion. Less clear for single maximal efforts under 60s or endurance over 10 minutes. ISSN considers it 'evidence-based' ergogenic aid.
